How does body recomposition work?

Body recomposition means changing your ratio of muscle to fat while your total weight barely moves. Instead of a big cut or a big bulk, you eat close to maintenance, push protein high, and train with progressive resistance. Your body pulls energy from fat stores to help build and repair muscle, so the scale stays roughly flat while your shape and strength improve. Because weight changes little, the mirror, the tape, and your lifts track progress better than the scale.

How this calculator sets your targets

First it estimates your maintenance calories from the Mifflin-St Jeor equation (1990) and your activity, the same as the TDEE calculator and documented on our methodology page. Then it sets calories at maintenance or slightly below, from 0 to 10 percent depending on your experience level, so there is a small nudge toward fat loss while still leaving enough energy to build muscle. Protein is set to about 2.2 grams per kilogram of lean mass, the priority nutrient for recomposition. Finally it gives a realistic range for monthly muscle gain based on how long you have trained.

Worked example

An intermediate lifter, 78 kg, 178 cm, 28 years old, training moderately, has a maintenance near 2700 calories. The calculator sets a target about 7.5 percent below that, roughly 2500 calories, with a protein goal near 172 grams. It suggests a realistic gain of about half a kilogram of muscle per month, reminding them that recomposition is a months-long project rather than a quick transformation.

Who recomposes fastest?

Beginners, people returning after time off, and those carrying more body fat respond most strongly, because untrained muscle grows quickly and higher fat stores supply plenty of energy. Advanced lifters can still recompose but far more slowly, and often do better alternating focused cutting and gaining phases. When is recomp the wrong strategy?

If you have a lot of fat to lose and want the fastest health improvement, a conventional deficit from the calorie deficit calculator moves the scale faster. If you are already very lean and want maximum muscle, a dedicated surplus phase works better than hovering at maintenance. Recomp shines in the middle: reasonably trained or returning lifters who want steady visual change without weight swings. Patience is the real skill; give the plan two to three months and judge it by measurements and photos rather than daily weigh-ins.

Limitations of this calculator

Recomposition estimates rest on an approximate maintenance figure and on muscle-gain rates that vary widely with genetics, training quality, sleep, and how new you are to lifting. The monthly muscle ranges are realistic averages, not guarantees, and progress is rarely linear. The tool cannot measure body composition; it assumes healthy adults and does not replace guidance for medical conditions or for the very lean or very heavy, who may do better with a dedicated cut or bulk. Track measurements and photos, not just the scale.
