TDEE and Maintenance Calories for Women

Women can estimate TDEE the same way anyone does: find basal metabolic rate with the Mifflin-St Jeor equation, then multiply by an activity factor. The equation uses a lower constant for women (minus 161 instead of plus 5), which reflects average differences in body composition. The result is your maintenance calories, an estimate within about 10 percent that you refine from real progress, not a medical target.

Why TDEE differs for women

The most widely used equation for metabolism, Mifflin-St Jeor, applies a different final constant for women and men: it subtracts 161 for women where it adds 5 for men, a gap of 166 calories at the basal level before any activity is added. The constant is not arbitrary. On average, women carry a higher proportion of body fat and less lean muscle than men of the same height and weight, and because lean tissue burns more energy at rest than fat does, the estimated basal rate comes out lower. Once that base is set, the activity multiplier works exactly the same way for everyone.

It is worth stressing the word average. Your own number comes from your own weight, height, age, and activity, not from a stereotype. A tall, muscular, very active woman can easily have a higher total daily energy expenditure than a shorter, sedentary man. The formula for women

BMR (women) = 10×kg + 6.25×cm − 5×age − 161
TDEE = BMR × activity factor (1.2 to 1.9)

If you know your body fat percentage, entering it switches the calculation to the Katch-McArdle equation, which is based directly on lean mass and sidesteps the sex constant altogether. Worked example

A 30-year-old woman weighs 65 kg, stands 165 cm, and exercises lightly. Her BMR is (10 × 65) + (6.25 × 165) − (5 × 30) − 161 = 650 + 1031.25 − 150 − 161, about 1370 calories. Multiplying by the light activity factor of 1.375 gives a maintenance near 1884 calories a day. To lose about half a kilogram a week she would target roughly 1384 calories, staying safely above the 1200 floor.

Factors that affect female calorie needs

  • Body size and composition: more weight, height, and lean mass all raise maintenance.
  • Activity level: the biggest lever, and the one most often overestimated.
  • Menstrual cycle: energy needs rise modestly in the luteal phase, often 100 to 300 calories a day, with appetite and water shifts.
  • Age: metabolism drifts down gradually over the years.
  • Pregnancy and breastfeeding: raise needs substantially and are not modelled by a general formula.

How to use your number

Treat the estimate as a smart starting point, good to within about 10 percent, then adjust from two to three weeks of real weight data. Track weekly averages rather than reacting to daily swings, since cycle-related water changes can mask the trend. Whatever your goal, do not push below 1200 calories a day: below that it is very hard to get enough protein, iron, and other nutrients, and it does not improve long-term results.

A second example and why the floor matters

Compare two women to see how much composition and activity change the number. A 55 kg, 160 cm, 45-year-old woman who is sedentary has a BMR of (10 × 55) + (6.25 × 160) − (5 × 45) − 161 = 550 + 1000 − 225 − 161, about 1164 calories, and a maintenance near 1397 at the sedentary multiplier. A 70 kg, 172 cm, 28-year-old woman who trains moderately has a BMR near 1474 and a maintenance around 2285. Same sex, very different needs, because size, age, and activity all differ.

The first woman shows why the 1200-calorie floor matters. If she tried to lose weight fast with a 500-calorie deficit, her target would fall to about 897 calories, well below the floor. At that intake it is very hard to get enough protein, iron, calcium, and other nutrients, and the deficit is not more effective for lasting fat loss. A better plan is a smaller deficit, more daily movement, and patience, keeping intake above 1200. For women who lift or know their body fat percentage, entering it switches the estimate to the Katch-McArdle equation, which is based on lean mass and often gives a more personal number than the sex-based formula. Whatever the method, treat the figure as a starting point and calibrate from a few weeks of weekly weight averages rather than day-to-day readings that the cycle can distort.

Common mistakes

  • Chasing luteal-phase water. A few days of higher weight before a period is water, not fat; the weekly average is what counts.
  • Setting the target too low. Very low intakes stall progress and cost nutrition; the 1200 floor exists for a reason.
  • Overstating activity. As for anyone, the honest activity tier is usually lower than it feels.
  • Using a general average. Your number comes from your own stats, not a one-size figure for "women".

Limitations

The female constant reflects population averages, so your own metabolism can sit around 10 percent either side, and the activity multiplier is a broad estimate. The tool does not account for pregnancy or breastfeeding, thyroid conditions, PCOS, or medications that change metabolism, all of which are best handled with a clinician.
