What is a calorie deficit?

A calorie deficit is the gap between the energy your body uses and the energy you take in from food and drink. When you eat fewer calories than you burn, your body covers the shortfall by pulling from stored energy, mostly fat, and you lose weight. Eat the same as you burn and weight holds steady; eat more and you gain. That single idea, energy balance, sits underneath every weight-loss approach, whether it calls itself low carb, high protein, intermittent fasting, or anything else. The food rules on top can help you eat less, but the deficit is what actually moves the scale.

Calculating a calorie deficit means putting a number on that gap. You work out roughly how much you burn, decide how large a gap you want, and land on a daily calorie target. Because the amount you burn is itself an estimate, the target is a well-informed starting point rather than a guarantee, and the smartest way to use it is to compare it against what the scale actually does over a few weeks.

Why calculating your deficit matters

Guessing usually goes one of two ways. Cut too little and progress is so slow you give up; cut too much and you feel awful, lose muscle, and rebound. A calculated deficit gives you a sensible middle: fast enough to see results, gentle enough to sustain. It also turns a vague goal ("lose weight") into a plan with a daily number and a realistic timeline, which makes it far easier to stay consistent. The result tells you how much to eat; it does not tell you your exact metabolism, and it cannot account for a medical condition, so treat it as a lever you adjust, not a verdict. The calorie deficit formula

There are three steps: estimate maintenance calories, subtract a deficit, then convert the deficit into a weekly rate and a timeline.

Maintenance (TDEE) = BMR × activity factor
Daily target = maintenance − chosen deficit
Weekly change = (deficit × 7) ÷ 7700
Weeks to goal = weight to lose ÷ weekly change

Basal metabolic rate (BMR) is estimated with the Mifflin-St Jeor equation from your sex, age, height, and weight, then multiplied by an activity factor from 1.2 (sedentary) to 1.9 (very active) to give maintenance, the calories that hold your weight steady. The constant 7700 is the approximate energy in one kilogram of body mass, so a daily deficit multiplied by seven and divided by 7700 gives your expected weekly weight change. A safety floor applies: the calculator will not set a target below 1200 calories for women or 1500 for men, because eating under those levels makes it very hard to meet protein and micronutrient needs.

Worked example

Worked example

A 30-year-old woman weighs 85 kg, is 168 cm tall, exercises lightly, and wants to reach 70 kg. Her BMR from Mifflin-St Jeor is (10 × 85) + (6.25 × 168) − (5 × 30) − 161 = 850 + 1050 − 150 − 161 = 1589 calories. Multiplying by the light activity factor of 1.375 gives a maintenance near 2185 calories. Choosing a 500 calorie deficit sets her daily target at about 1685 calories. That is 3500 calories a week, which divided by 7700 is about 0.45 kg of loss per week. Her 15 kg goal therefore takes roughly 33 weeks, a little over seven months. As she loses weight her maintenance falls, so she recalculates every few kilograms to stay on track.

Notice the target (1685) sits comfortably above the 1200 floor, so no capping is needed. If she had chosen a much larger deficit that pushed the target under the floor, the plan would cap it and stretch the timeline instead.

Early on, the scale often falls faster than the table suggests because of water shifts, then it settles to the expected pace. A larger deficit is not automatically better: past a moderate gap, extra speed mostly buys more hunger, more muscle loss, and worse adherence.

Factors that affect your deficit

  • Activity level: the biggest swing. Overstating how active you are inflates maintenance and makes your "deficit" too small to work.
  • Body size and composition: larger and more muscular bodies burn more, so they can lose on higher intakes.
  • Weight change over time: maintenance drops as you get lighter, so a fixed target becomes a smaller deficit unless you recalculate.
  • Non-exercise movement: fidgeting, walking, and standing add up and often fall quietly when you diet.
  • Medical factors: thyroid conditions and some medications change energy needs beyond what a formula estimates.
  • Measurement error: under-logging food and over-counting exercise both shrink the real deficit.

How to use your deficit safely

Set your target, then hold it for two to four weeks while weighing under consistent conditions, ideally first thing in the morning. Compare your real weekly average loss to the prediction. If the scale has not moved after three consistent weeks, trim another 100 to 150 calories or add daily steps rather than making one big cut. Keep protein high, around 1.6 to 2.2 grams per kilogram, and do some resistance training to protect muscle while you lose fat. Recalculate every 4 to 6 kg, because your maintenance keeps dropping. Above all, avoid the temptation to slash calories to the floor: slow and steady keeps more muscle and is far easier to sustain than a crash. To fine-tune the eating side, split your target into macros and lock in protein.

Common mistakes

  • Picking too high an activity level. Most people should choose the tier below what feels right; a desk job with a few workouts is "light", not "very active".
  • Confusing maintenance with the target. The deficit is subtracted from maintenance; do not eat at maintenance and expect to lose.
  • Eating back exercise calories. Your activity multiplier already counts regular exercise, so adding it again cancels the deficit.
  • Chasing daily scale swings. Water, sodium, and digestion move the scale day to day; judge the weekly average instead.
  • Never recalculating. A target that worked at 90 kg is too high at 80 kg, and progress stalls until you update it.

Limitations of a calculated deficit

This method rests on population-average equations, so your true maintenance can sit roughly 10 percent either side of the estimate, and the 7700-per-kilogram figure is an average rather than a personal constant. It cannot diagnose anything, does not account for your full medical picture, and is not designed for people under 18, during pregnancy or breastfeeding, or while recovering from an eating disorder.
