Worked example

An 80 kg person eating 2000 calories on a fat-loss goal is set to 2.0 grams of protein per kilogram, which is 160 grams, or 640 calories. Fat at 25 percent of calories is 500 calories, about 56 grams, comfortably above the 0.6 g/kg floor of 48 grams. That leaves 860 calories for carbohydrate, roughly 215 grams. The result is 160 g protein, 215 g carbs, and 56 g fat, a high-protein split well suited to losing fat while keeping muscle.

The same method works for gaining. Take a 70 kg person eating 2600 calories in a small surplus to build muscle. Set protein at 1.8 grams per kilogram, which is 126 grams, or 504 calories. Set fat at about 25 percent of calories, roughly 72 grams (648 calories), well above the 0.6 g/kg floor of 42 grams. That leaves 1448 calories for carbohydrate, about 362 grams, which is plenty to fuel hard training. The final split is 126 g protein, 362 g carbs, and 72 g fat, carbohydrate-forward to support the work needed to grow.
